For years, we believed that the key to good health was simply getting eight hours of sleep. The truth, however, is far more complex. It is not only the amount of sleep, but its quality and absolute regularity that determine our immunity, cognitive performance, and rate of aging. I speak with Natalia Palmowska, a certified adult sleep consultant and ELEVATE speaker, about why catching up on sleep over the weekend is a biological illusion, how to control the circadian rhythm using free biohacks, and why preparation for the night should begin in the morning.
Aneta Kmiecik: People say that sleep does not begin in bed when we turn off the light, but much earlier. What exactly does this idea mean?
Natalia Palmowska: The depth of our sleep is directly influenced by everything that happens throughout the day. In reality, sleep begins in the morning, from the moment we open our eyes. Two main biological mechanisms control this process. The first is the homeostatic sleep pressure process. From the moment we wake up, adenosine naturally accumulates in the brain. The longer and more intensely we function, the higher its concentration becomes in the evening, creating a strong need for sleep.
The second pillar is the circadian rhythm, our internal biological clock. It regulates sleepiness, body temperature, hormone secretion, and metabolism. This internal “commander” thrives on consistency. When we wake up at 6:00 one day and 10:00 the next, we throw the body into chaos, and sleep quality declines dramatically.
You mentioned natural light. How important is it for synchronizing this internal clock?
Exposure to sunlight in the morning is by far the best and completely free biohack. Natural light is the strongest synchronizer of our internal clock.
The optimal strategy is to go outside within approximately 30 minutes of waking up. Light needs to reach the retina directly. Looking through a window significantly reduces its effectiveness. This morning signal acts like a reset button for the brain: it suppresses melatonin production, supports a healthy cortisol increase, and immediately brings us into a state of full alertness.
What about the other side of the issue, meaning the evening bombardment of our eyes with light from smartphone screens?
Most people focus on the supposed danger of blue light. However, the latest research shows that this wavelength alone has only a minimal effect on delaying sleep. The real problem is overstimulation and the lack of cognitive relaxation.
By checking emails, messages, or social media immediately before bed, we force the brain to process information rapidly. Instead of entering a state of safety and relaxation, the nervous system remains tense. We carry this emotional burden into bed, making sleep lighter and depriving it of deep, restorative stages.
How should we prepare the bedroom and our minds for high quality sleep?
The bedroom should resemble a cave: it should be dark, quiet, and cool. The optimal temperature for supporting deep sleep is between 17 and 20 degrees Celsius. It is also essential to eliminate light exposure using blackout curtains or a silk sleep mask.
The bed should be used only for sleep and recovery. When we work there on a laptop or scroll through our phones, the brain loses the clear signal of what this space is meant for. The phone should be removed completely from arm’s reach. Ideally, place it at the other end of the room, which forces you to get up in the morning and helps prevent repeated snoozing.
On a psychological level, an excellent technique is the so called brain dump, meaning writing your thoughts down on paper, about an hour before bed. Listing all tasks and sources of stress helps literally free up mental space, calm racing thoughts, and safely shift the nervous system into rest mode.
Many people believe that caffeine does not affect them because they can drink an espresso in the evening and still fall asleep without difficulty. Is that true?
That is another trap. Caffeine physically blocks adenosine receptors in the brain and tricks the body into believing that it is not tired. However, the half life of caffeine ranges from 4 to as much as 6 hours.
This means that when we drink coffee at 5:00 PM, half of the dose may still be circulating in the bloodstream at 11:00 PM. Even if we fall asleep, the stimulant significantly disrupts sleep architecture, reducing deep NREM sleep in favor of lighter stages. We wake up tired in the morning without understanding why, even though we supposedly “slept through the whole night.”
What about building up sleep debt during the week and paying it back over the weekend?
Sleep debt cannot be effectively repaid by sleeping longer on weekends. This pattern, too little sleep from Monday through Friday followed by sleeping until noon on the weekend, creates a phenomenon known as social jet lag.
It completely disrupts the circadian rhythm. The body remains in a state of constant shock, which over time leads to chronic fatigue, metabolic problems, and reduced mental and physical resilience. The only path to genuine recovery and longevity is maintaining consistent bedtimes and wake times 7 days a week.
